What it's for

The opening station of most hybrid-race courses, it doubles as a cardio test and an upper-body warm-up for the rest of the race. It engages the whole body in sequence (legs, trunk, arms) on a repeated vertical pulling motion, working a mixed aerobic/anaerobic system depending on pace. What it trains: lats, triceps, abs (dynamic bracing), quads and glutes supporting the hip drive.

How to use it

Start with arms extended overhead, grip firm without excess tension. Initiate the movement from the hips (flexion-extension), not just the arms. A steady rhythm beats bursts of effort: consistency pays off more than explosiveness over the duration.
Safety notes
Avoid pulling with the arms alone, it causes early fatigue and poor force transfer. Watch lower-back posture late in the set as fatigue sets in. Check handle height before a long set.

Benefits

Cardio-respiratory endurance, upper-body strength and endurance, coordination of the overall pulling motion.

Optimal preparation

Shoulder and thoracic spine mobility, a few low-intensity pulls to settle into rhythm before the clock starts.

Pairs well with

  • Rower (erg)

Same cardio-pulling family, different muscle engagement - alternate to vary the points of leverage.
