8-week Hyrox programme, beginner level
Three to four sessions a week, a three-block structure: build the base, add load, sharpen before the race. Enough to arrive ready for your first Open.
Eight weeks is enough to prepare for a first Open race, provided you already have a regular sporting habit (occasional running, gym work, or team sport). This programme starts from that level, not from absolute zero.
The structure: three blocks of uneven length
- Weeks 1 to 3, build the base: two easy running sessions, one general functional strength session, the goal being to hold 8 kilometres without stopping by the end of the block.
- Weeks 4 to 6, add load: specific stations (sled, farmers carry, wall balls) introduced at the end of running sessions, to get the body used to the run-station sequence.
- Weeks 7 and 8, sharpen: reduced volume, intensity maintained, one full format simulation in week 7, active recovery in week 8 before the race.
A typical week (block 2, weeks 4 to 6)
- Easy run, 30 to 40 minutes, conversational pace
- Strength work plus one specific station: squats, lunges, pulling, then 4 x (200 m farmers carry + 20 wall balls)
- Rest or mobility
- Interval running, 6 to 8 x 1 km at race pace, 2-minute recovery between each, to get closer to the course's real rhythm
- Rest
- Long session with transition: 5 km of running then a block of stations back to back (sled push, burpees, rowing machine), to get the legs used to a strength effort right after running
- Full rest
What really matters at this stage
Technique at each station matters less than the ability to repeat a running effort after a strength station, and vice versa. A beginner with poor sled technique but a strong running base will often finish ahead of the opposite profile. Training directly on real equipment makes a real difference: a few drop-in sessions at an equipped box beat home substitute exercises over eight weeks.
Nutrition and gear during preparation
Nothing to change drastically day to day over these eight weeks. The useful adjustments concentrate on the days around the race itself, covered in the nutrition guide. On gear, a good pair of cross-training shoes is enough to get through the whole programme, see the equipment guide.
After these eight weeks
For a second race or a more ambitious time goal, the 12-week intermediate programme takes over with greater volume and specificity.
